The Working Memory Burden
Sleep onset difficulty is rarely about tiredness โ it is almost always about cognitive load. The human brain has an evolved tendency to rehearse unresolved tasks during low-stimulation states. When you lie in the dark with nothing to distract you, working memory defaults to cycling through incomplete loops: the email you didn't send, the conversation you need to have, the task you might forget. This rehearsal loop is adaptive in evolutionary terms โ it helps us remember important unfinished business. In the modern context, it keeps us awake for hours.
Journaling interrupts this loop by externalising the content. Once a task or thought is written down, the brain receives a weak but real signal that the information is stored and no longer needs active rehearsal. This is not placebo โ neuroimaging studies show measurable reductions in prefrontal cortex activity (associated with future planning and working memory) following expressive writing sessions.
Two Evidence-Based Approaches
The first approach โ the one most strongly supported by RCT evidence โ is the prospective to-do list: write down everything you need to do tomorrow and in the coming days, as specifically as possible. "Call dentist to reschedule appointment" is more effective than "call dentist." Specificity appears to be key; vague items continue to generate retrieval anxiety because the brain isn't sure the information is adequately stored.
The second approach, supported by a longer research tradition including work by Dr. James Pennebaker at the University of Texas, is expressive writing: writing freely and without self-censorship about whatever is on your mind, including emotional content. Pennebaker's extensive research shows that expressive writing reduces intrusive thoughts, decreases physiological markers of stress, and improves sleep quality โ particularly for people processing difficult life events.
The Three-Things Method
For those who find a blank page daunting, the three-things method offers a structured entry point: write down three things that went well today, however small; one thing you are grateful for; and one thing you want to remember for tomorrow. This approach combines elements of cognitive offloading with the well-documented benefits of gratitude practice, which has its own body of sleep research showing reduced pre-sleep negative affect.
Format and Timing
Write by hand, not on a device. Handwriting activates different neural circuits than typing and slows the pace of thought, which is itself calming. Keep a dedicated journal notebook rather than loose paper โ the ritual object reinforces the transition into the pre-sleep state. Write for 5โ15 minutes; longer sessions can sometimes increase rather than decrease cognitive arousal if they lead into extensive problem-solving.
Journal at least 30 minutes before sleep, not immediately before lying down. This allows the cognitive offloading to complete and the resultant calm to establish itself before you attempt sleep.

Don't aim for complete sentences or good writing. A fragmented, messy brain-dump is more effective than polished prose for cognitive offloading โ the goal is transfer, not expression.
